Back Extension Technique: A Beginner’s Guide
Learn the back extension’s main muscle targets, how pad position changes the movement and how to use a controlled, higher-repetition training approach.

Back extensions train two important areas of the posterior chain:
- The lower back.
- The hamstrings.
A dedicated back-extension bench is enough to begin. A plate of around 5 kg is one option for added resistance; begin with body weight or a lighter load if that better matches your strength and control.
Technique points to consider
- To place more emphasis on the hamstrings through hip movement, position the pad lower, around the upper thighs.
- A pad closer to hip level changes how the lower back contributes. Adjust the bench to your proportions and ask a coach to check that the pad permits a controlled, comfortable movement.
A higher-repetition approach of more than 15 repetitions is one training option. Treat this as a programming option, using a load and range you can control rather than chasing fatigue at the expense of form.
Enjoy your training.
